The Most Overlooked Movements in HYROX Training

When most athletes think about HYROX training, the obvious movements immediately come to mind: running, sled pushes, sled pulls, wall balls, burpee broad jumps, and perhaps plenty of time on the SkiErg and rower. These movements deserve attention because they make up the race itself. However, becoming better at HYROX requires more than simply repeating the eight race stations over and over again. Some of the most valuable movements in a HYROX training program never actually appear on race day. They develop the strength, stability, mobility, coordination, and muscular endurance that allow you to perform the race movements more efficiently. Unfortunately, because these exercises are less exciting and harder to showcase on social media, they are often the first things athletes leave out.

One of the most overlooked movements in HYROX training is the single-leg strength exercise. HYROX athletes spend enormous amounts of time running, yet many strength programs remain dominated by bilateral movements such as squats and deadlifts. Running is essentially a repeated single-leg activity, and the sandbag lunge further emphasizes unilateral strength and stability. Split squats, Bulgarian split squats, reverse lunges, step-ups, single-leg Romanian deadlifts, and lateral lunges can therefore have tremendous value. These exercises strengthen the hips, glutes, hamstrings, quads, and stabilizing musculature while also exposing differences between the right and left sides. Improving unilateral strength can help athletes maintain better mechanics as fatigue accumulates and may make every running stride and lunge slightly more efficient.

Calf raises and lower-leg strengthening may be even more neglected. The calves and Achilles complex absorb and produce force during every running stride, yet many HYROX athletes devote almost no direct training to them. Eight kilometers of running combined with sled work, burpee broad jumps, and lunges creates substantial demand on the lower leg. Straight-leg calf raises emphasize the gastrocnemius, while bent-knee calf raises place greater emphasis on the soleus—a muscle that plays an especially important role during running. Tibialis raises can also be valuable for developing the muscles along the front of the lower leg. These exercises are not glamorous, but stronger lower legs can improve running durability and help athletes tolerate the repetitive impact associated with increasing HYROX running volume.

Another movement category that deserves considerably more attention is loaded carrying. Yes, the farmer's carry is already a HYROX station, but carries should not be limited to occasionally practicing the race-standard movement. Heavy farmer's carries, suitcase carries, front-rack carries, overhead carries, and mixed-position carries can develop grip strength, trunk stability, posture, and the ability to maintain efficient breathing while under load. The suitcase carry is particularly useful because the uneven load forces the trunk to resist lateral flexion. That ability to remain stable while moving transfers to much more than the farmer's carry station. A stronger trunk can improve running posture, sled mechanics, lunging stability, and overall movement efficiency late in a race.

This leads to another frequently overlooked area: anti-rotation and anti-extension core training. HYROX athletes often perform plenty of sit-ups, crunches, and other traditional abdominal exercises, but the trunk's primary role during much of HYROX is not producing movement, it is resisting unwanted movement. Exercises such as Pallof presses, dead bugs, bird dogs, plank variations, loaded carries, and controlled rollouts teach athletes to maintain trunk position while force is being transferred through the body. This becomes extremely valuable during sled pushes, sled pulls, carries, lunges, wall balls, and even running. A strong trunk creates a stable platform from which the arms and legs can produce force.

Rows and upper-back pulling exercises are another important piece of HYROX preparation that can easily be underestimated. The sled pull obviously requires significant pulling strength, but upper-back strength also contributes to posture during running, SkiErg work, rowing, carries, and wall balls. Bent-over rows, chest-supported rows, cable rows, pull-ups, and single-arm dumbbell rows can build the strength endurance necessary to maintain posture throughout a long race. As fatigue develops, athletes frequently begin rounding their shoulders and collapsing through the torso. That poor posture can affect breathing mechanics and movement efficiency. Developing a strong upper back helps provide the structural endurance needed to resist that breakdown.

The Romanian deadlift and other hip-hinge movements also deserve a permanent place in HYROX programming. Running, sled work, rowing, burpees, and carries all depend heavily on the posterior chain. Romanian deadlifts, conventional deadlifts, good mornings, hip thrusts, and kettlebell swings strengthen the glutes and hamstrings while teaching athletes to produce force through effective hip extension. The goal does not necessarily need to be maximal deadlift strength. Instead, athletes should develop enough posterior-chain strength that repeated hip extension remains efficient even after significant fatigue has accumulated.

Step-ups are another deceptively simple exercise with excellent HYROX carryover. They develop unilateral leg strength, hip stability, coordination, and the ability to produce force through one leg at a time. When performed with dumbbells, kettlebells, or a sandbag, they also challenge trunk position and grip. Step-ups can be particularly useful for athletes who need additional leg strength but are already accumulating substantial running volume because they can provide a strong muscular stimulus without adding more running impact.

One movement that rarely receives enough attention is backward sled dragging. Athletes understandably spend most of their sled training practicing the exact push and pull they will encounter during competition. However, backward sled drags can be an excellent accessory movement for developing the quads and improving knee tolerance without the same eccentric loading associated with many traditional leg exercises. They can also be used as part of warm-ups, strength sessions, or lower-intensity conditioning. The goal is not to replace race-specific sled practice, but to use variations that build the tissues and strength qualities necessary to handle race-day demands.

Lateral movement is another major blind spot in many HYROX programs. The race itself is primarily forward-moving, which is exactly why athletes can benefit from occasionally training outside that movement pattern. Lateral lunges, Cossack squats, lateral step-downs, band walks, and other frontal-plane exercises strengthen the hip abductors and adductors while improving movement variability. Training almost exclusively in the sagittal plane can leave athletes with weaknesses that may not become apparent until running volume increases or fatigue begins altering mechanics. A small amount of lateral strength work can provide valuable balance to an otherwise forward-dominant training program.

Athletes should also consider the importance of foot and ankle strength. The foot is the first point of contact with the ground during every running stride and plays an important role in transferring force throughout the kinetic chain. Simple movements such as controlled calf raises, single-leg balance exercises, toe raises, barefoot stability drills when appropriate, and exercises targeting the intrinsic muscles of the foot can help develop a stronger foundation. Athletes frequently spend considerable time searching for the perfect HYROX shoe while giving very little attention to strengthening the structure inside that shoe.

Another overlooked "movement" is actually the ability to transition efficiently from the floor back to running. Burpee broad jumps make this obvious, but HYROX repeatedly forces athletes to change body position and then immediately resume locomotion. Training controlled get-ups, sprawls, low-level burpee variations, and short transition drills can improve coordination without requiring athletes to perform endless high-intensity burpees. The objective is to become efficient at changing positions rather than simply becoming exhausted while doing so.

Even walking deserves more respect in a HYROX training program. Easy walking can increase overall aerobic activity and circulation while producing very little recovery cost. Incline treadmill walking can provide an additional aerobic and muscular stimulus without the impact of another running session. For athletes already completing several weekly runs, strength sessions, and HYROX workouts, adding more running is not always the best solution. Sometimes increasing low-intensity movement allows athletes to develop additional aerobic capacity without creating another major stressor.

Finally, one of the most overlooked skills in HYROX training is not a specific exercise at all, it is learning to move well while fatigued. Strength exercises are valuable, but their greatest benefit occurs when that strength can still be expressed late in a race. Occasionally pairing a controlled run with movements such as carries, step-ups, lunges, or sled work teaches athletes to maintain posture and technique while their breathing and heart rate are elevated. The key word is controlled. Every combination does not need to become an all-out METCON. Sometimes the goal should simply be practicing quality movement under manageable fatigue.

The important lesson is that HYROX training should not consist exclusively of practicing the movements listed on the race floor. Race specificity is important, particularly as competition approaches, but constantly repeating the same eight stations can leave important physical qualities underdeveloped. Single-leg strength, calf and soleus development, posterior-chain strength, trunk stability, loaded carries, upper-back strength, lateral movement, and foot and ankle conditioning all contribute to the athlete you bring to those stations.

The best accessory movements are ultimately the ones that address your individual shortcomings. If your posture collapses during carries, trunk and upper-back strength may deserve additional attention. If your running mechanics deteriorate late in workouts, unilateral leg and lower-leg strength may be valuable. If lunges expose instability, split squats and step-ups may need more emphasis. If sleds destroy your legs every time you encounter them, simply practicing more sleds may not be the complete answer, you may need to build the underlying strength that makes the sled a smaller percentage of your overall capacity.

HYROX performance is built from more than running faster and practicing race stations. Sometimes the exercises that never appear in competition are the ones that make the biggest difference when you get there. Train the race movements, but also train the body that has to perform them.
